🥝 THE 80/20 RULE OF IIFYM 🍪 - 🍎 The term flexible dieting is typically synonymous with the “IIFYM” style of eating, which often gets a bad rap because of the idea that as long as you “fit your macros”, any food source will do (whether it’s cookies or whether it’s kale), you’ll be a-okay. However, that’s not entirely true, so let’s clear the air just a bit… - 😁 First off, I do practice a flexible approach to nutrition as opposed to a rigid one (you probably know this from my other posts). The reason for this is because I believe that for most people, flexibility is more of a long-term strategy than rigidity, which is a shorter-term strategy (at least for most). - 🥒 My goal every day is to eat as many “whole foods” as I can, while still fitting in the foods that I enjoy (which might inherently not be so micronutrient dense or healthy). I typically aim for 80% “healthy” and 20% “fun”, though it can be argued that a 90/10 approach might be more optimal lol, and maybe 70/30 is where you need to start! It’s all a simple game of doing your best to balance what’s doable, and what’s realistic today. - 🍉 Now, while it’s true that you can lose weight eating “junk food” as long as total calories are in check, that’s not super optimal from an overall health perspective, nor a sustainability perspective. - 🍪 Heres’ the thing… I love cookies, candy, cake, ice cream etc. as much as the next guy or gal, but if that was all I was allowed to eat, I’d be in deep shit a few days from now… low on energy, not super happy, hangry, etc. But hey, that’s just me! - 🍔 So really the point of this post isn’t to bash Oreos and donuts (I eat both from time to time), it’s just to blatantly show that flexible dieting is not an excuse to avoid fruits and veggies and lean proteins and think you’re going to have great health because of it. You know? - 🍌 Now, whatever your balance is, whether it’s 70/30, 90/10, or like most 80/20, do your best to play the long game, as fitness and health is a journey, not a thing you do today and see the full result tomorrow. Got it? Good! -

💪Yooo, I’ve been getting a lot of DM’s and emails about how to eat more protein, apparently loads of people are struggling to get enough protein in so here’s my advice on how to eat more proteins!

First off, you need to live by a rule. You need to live by this rule. Eat protein with EVERY meal. Every MEAL. If you’re going to eat a waffle in a cafe, take some protein powder with you. Every meal you’re eating, you have a form protein. That’s a rule you want to live by.

You need to know how much you need. If you don’t even know how much you need then how are you supposed to nail your protein goal? For every pound of bodyweight, eat one gram of protein. (for overweight people multiply your lean body mass with 1).

Cook it in bulk!! If you cook your protein sources in bulk you always have a protein form to eat!! You’re coming home late from work and don’t feel like cooking up an entire meal? Don’t bother, you’ve already cooked most of it!!! -
ALWAYS carry protein with you. ALWAYS, even though you’re just going out for 20 minutes, odds are you run into a friend and off you go. Just always carry protein with you!

Supplement when necessary! If you really can’t make your protein intake, just have some whey or a protein bar. There’s nothing wrong with any of these things so just have it when you need it!

End the day with what you need!!! At the end of everyday, count how many grams you’ve had, you realize you’re coming up short? Yep, I make really weird faces when I try to pose/flex. Now that we’ve gotten that out of the way 😂 : feeling really motivated to get my nutrition back on point this week. I ate at about maintenance calorie all last week and probably even a little above maintenance this weekend. Diet breaks have been HUGE for me in keeping my metabolism at a healthy level while allowing me to mentally “recharge” and get refocused on fat loss. Perfect for breakfast or snacks on the go INGREDIENTS For the granola 50ml apple juice 3tbsp honey 1/2tsp ground cinnamon 125g jumbo rolled oats oil, for greasing 25g blanched almonds, sliced To serve 500g Coconut yogurt 300g seasonal berries, such as raspberries, strawberries and blueberries INSTRUCTIONS Preheat the oven to gas 4, 180°C, fan 160°C. Mix together the apple juice, honey and cinnamon in a bowl. Then stir in the oats until well coated. Lightly grease a shallow baking tray and tip the oats out onto it. Bake in the oven for 10 minutes. Then add the almonds and stir to break up any large clumps. Cook for another 5–10 minutes until golden and crisp. Leave to cool. To assemble, stir the honey into the yogurt (if using). Especially if it’s their first time- If you’re like most people, (including myself before I followed a goal for macros) you probably think that you eat about the same amount of food day in and day out. You know, besides the occasional food feast now and then. _ I also know a lot of people that say they find themselves complaining about not being able to lose weight/fat even though they feel they hardly eat at all. _ Here’s the thing, even people that are attempting to eat right, can often have surprising swings in calories and fluctuations in their macronutrient intakes. Just like mood swings can wreak havoc, food swings can cause damage when trying to maximize your metabolism. Inconsistent volumes of food (calories & macros) can lead to increased fat storage. Eating 2000 calories for one day and then 2700 calories the next, with no rhyme or reason, will set you up for potential fat gain. While there is a time and a place for structured refeeds, doing so with wild abandon can set you back. _ So what’s a better approach? Start by estimating your active metabolic rate and tracking to get a sense of how many calories you’re burning each day on average. Use this average to establish your starting macros based on your individual goal. Consistently hit the numbers to establish your true metabolic baseline. Once you have that, you will be in a much better position to begin working towards your nutrition and fitness goals. I suggest working with a nutrition professional that can get you dialed-in for your unique profile- J _

Papa Staz’s Secret Hollandaise 🍳 (A special Father’s Day recipe!) . Looking for the best hollandaise sauce for your eggs benny? And no, it is 110% NOT macro friendly, but very VERY tasty (can confirm 👌🏻) . INGREDIENTS: - 1 lb butter - 1 dozen eggs - @epicureofficial lemon dilly seasoning (or fresh dill if you have it!) - 1tsp onion powder - Sea salt - 1.5 lemons - 1/4 cup white wine (dry works best) . Place a glass bowl in a pot of water with 1/2 the stick of butter. Bring water to boil and wait for the butter to melt. . Separate your eggs into two containers - one for yolks, and the other white. Whisk the yolks together. Once the water is boiling and the butter is almost melted, add the egg yolks to the bowl with butter and turn the stove top temp to low. . Place your egg whites to the side - you don’t need them for the sauce. We used them in place of an egg in the eggs benny 😊 . Continuously whisk the yolks & butter until it starts to thicken. Cut your lemon and add in the juice of half a lemon 🍋. Keep on whiskin’ . Add juice of another 1/2 a lemon + 1/4 cup white wine. Whisk some more! . Place the other half a stick of butter in a bowl and microwave to melt. . Add the melted butter to the mixture + the juice of 1/2 a lemon. . Here comes the fun part: add your seasonings - sea salt, lemon dilly, and onion powder to taste. . Once your sauce is thiccccc, it’s ready to eat! . . Estimated cooking time: 20-30min (don’t rush this process) . Estimated macros (makes more than enough for 6+ people): don’t ask 🙅🏻‍♀️😉

I was in your position once… I felt shy to go to the beach or pool parties with my friends because I didn’t feel comfortable to be in my bathing suit around others. It was summer 2013. I told myself that I was going to start changing my eating habits, that I was going to get outside and be active, that I would have the body and healthy lifestyle that I always thought about having. 😔 ⠀⠀⠀⠀⠀⠀⠀⠀⠀ But, that was my issue…I just THOUGHT about it, I never DID anything about it. You must have a fast metabolism!" # Answer = my activity, both exercise but also my non-exercise activity. # I easily hit 15-20,000 steps per day on average because my work requires me to. # I'm an active person anyway. Throw on top of that 3-4 gym sessions per week and that equates to a relatively high amount of calories needed for me to maintain my current body composition. # The difference in calorie needs between people is down to how much they weigh and how active they are for the most part. # Not the 'speed' of your metabolism, so it can't be blamed on that. # Want to be able to eat more? We are in the middle of a crisis where 2/3 of adults within the UK are overweight or obese⠀⠀⠀⠀⠀⠀⠀⠀⠀ *⠀⠀⠀⠀⠀⠀⠀⠀⠀ Why is this?⠀⠀⠀⠀⠀⠀⠀⠀⠀ *⠀⠀⠀⠀⠀⠀⠀⠀⠀ It's a combination of our food environment, habits, and physiology⠀⠀⠀⠀⠀⠀⠀⠀⠀ *⠀⠀⠀⠀⠀⠀⠀⠀⠀ We are hard wired to get the biggest bang for our buck in terms of food sources - seeking the foods highest in calories - this stems from our ancestry where we would have to work damn hard to get our food⠀⠀⠀⠀⠀⠀⠀⠀⠀ *⠀⠀⠀⠀⠀⠀⠀⠀⠀ However, we now live in an environment where this high calorie food is everywhere, is very easily consumed, and is also at a very low cost⠀⠀⠀⠀⠀⠀⠀⠀⠀ *⠀⠀⠀⠀⠀⠀⠀⠀⠀ Not only that, but our habits around eating revolve around social constraints like meal times, eating in front of the tv or at the cinema. Rest day meals usually consist of protein, veggies, and some fats. Example here: blackened tilapia filet (you can purchase these pre-seasoned at Fresh Thyme and you only have to pan sear for 10 minutes; delicious as leftovers, too) topped with fresh spinach and crumbled goat cheese, greens salad (spinach + romaine + grape tomatoes) topped with light Italian dressing (Newman's Own is my fave). And of course, La Croix to drink. Food that is healthy and fits into your macros doesn't have to be tasteless and boring. I definitely went a little off track in regards to my eating this weekend but sometimes it’s important to think about the things you gain. I laughed, relaxed, enjoyed some good food and feel even more motivated and ready to continue on as I was prior to the weekend. Give yourself permission to appreciate those “off-weekends” because life is meant to be enjoyed. Instead of thinking about how many steps backwards you’ve taken, do ONE THING that will throw you back into the momentum you had. For me, it’s not resting on Sunday but instead going and doing a really good workout and then meal prep. Those two things always allow me to refocus 😊

DON’T BE FOOLED BY THE GIMICKS! - If something sounds too good to be true, it most definitely is. - There’s no replacement for actually moving your body around and picking up heavy things to build strength. - I like to think of exercise as a way to make myself more capable of doing real-life activities. - Not really sure how standing on a machine that vibrates my body is at all FUNCTIONAL. Meet Deborah! She traveled for a full HALF of her first 12 weeks with me because of her job (every other week), and she still had a great deal of success. # Because of her travel, every other week we would see the scale flatline, then get a big drop. She continued hitting her macros despite seeing no progress half the time—but sticking with the plan because she knew that there were changes happening paid off! # I asked her to share how she was able to still hit her macros while traveling: # “Although the Stronger U community shared amazing tips for traveling with food, I found prepping and packing food to travel with to be a little more exhausting (although I always ensured to pack my scale!) so the first thing I did when getting to my location was find a local grocery store and stock up foods that had little prep I could use all week to make sure I hit my macros. I travel with co-workers for each trip and they were aware that I wouldn't go to dinner too often. I would join them at least one night and on that night I would just order as simple as possible and eat a little less that day as well. The other nights I would utilize the hotel gyms.” # The journey isn't over yet! Coaching client @afczandy showing us that you can still train heavy and hit your percentages despite being in a fat loss phase. One main concern Alex had before starting a calorie restricted phase was being able to maintain his muscle mass and strength. Well, we're 5kg down so far and the numbers on the bar are still high. We know that energy balance is the key to fat loss. But, those who have performance based goals need to budget their calorie intake more wisely. They need to go one step further with monitoring their nutrition. Athletes and general population have very different demands. We can't simply say that all they have to do is focus on CICO. Even for the average gym bro, they can YOLO their macros within a calorie deficit. All they have to do is ensure that calories are restricted, keep protein high, don't eat like a dick AND then they can do whatever they want with the remainder. I really don't care. Neither does science. But, they don't really have to perform. So, for athletes we need to budget super wisely. Again, we need to add another layer in. By doing this, you have have the best of both; perfamnce and fat loss....this is usually a huge headache for many weightlifters as they rarely go hand in hand. But, it all comes down to how they're going to spend their calories? Wisely like Alex? I hope so, but probably not. REPOST @afczandy Heavy snatch doubles at 88 and single at 91 😭. Followed by clean + front squat + jerk at 113, missed the jerk at 116 and then pause squats up to 145 for a double. Feeling strong despite being under 80kg 💪

But it’s in times like those where the people who are actually committed to their fitness, their body and their energy come through. - 💪The people who actually are committed, like you and me do the stuff we need to do. 4 Weeks Out - My Body is really feeling good now that I’m getting to my natural weight; Ab rope pull downs are a great way to train abdominals - the difficult part about execution is learning to pull down with our abs versus our arms and back. First grab rope, situate body at a distance comfortable for you - keep legs shoulder width apart or close depending on individual - blow air out of abs, we call this a vacuum, hold it by exhaling with each contraction and squeezing abs thru out duration of exercise. Curve back to engage core even more and use medium weight - not to heavy or light - then execute 4 Sets of 20 - 25 reps have fun with these Tag Me - once you do and I might feature you in story #breathelife #fireinthewater
Why is taking rest/recovery days so important? ••• Think about this: exercise is a STRESS we apply to the body to stimulate an adaptive response (to get stronger, faster, etc.). Exercise does not directly produce any improvements in the body, it stimulates the body to produce those improvements as an adaptive response to enable it to better handle the same stress in the future. ••• In order for that adaptation to happen, you also need to let your body RECOVER from those stresses. There will be a limit to how much the body can handle within some period of time. If you surpass that, then you're at the risk of overtraining and actually becoming weaker and worse.
